How It Is Used in HYROX®

Dumbbells are not used in HYROX® competition stations. They are a training tool for developing:

  • Pressing endurance - dumbbell thrusters, push press, and overhead press build the shoulder stamina needed for 75-100 Wall Ball reps.
  • Pulling strength - rows and single-arm pulls develop back strength for Sled Pull and Rowing.
  • Carry conditioning - dumbbell farmer carries simulate the Farmers Carry station using similar grip and loading patterns.
  • Unilateral strength - lunges, step-ups, and split squats correct imbalances that cause injury during high-volume HYROX® running.
  • Functional power - dumbbell snatches and cleans develop explosive power transferable to station work.

Home Gym Alternatives

  • Kettlebells - handle most dumbbell exercises with the added benefit of ballistic movements (swings, snatches).
  • Resistance bands - replicate pressing and pulling with variable resistance.
  • Water jugs / sandbags - improvised loading for carries and squats.

Every HYROX® station involves single-arm or asymmetric loading to some degree. Athletes who train exclusively with barbells often develop strength imbalances that manifest as technique breakdown under fatigue. Including 2-3 dumbbell-based sessions per week in a HYROX® programme builds balanced, injury-resistant strength. A pair of adjustable dumbbells and a bench form the minimum effective home gym for HYROX®.

FAQ

What weight dumbbells do I need for HYROX® training? Start with 8-12 kg (women) or 12-20 kg (men) for upper body work. For carries and lunges, 16-24 kg (women) or 20-32 kg (men). Adjustable dumbbells provide the widest range in the least space.

Are dumbbells or kettlebells better for HYROX®? Both are excellent. Kettlebells are superior for ballistic movements (swings, carries). Dumbbells are better for pressing and pulling variations. Ideally, use both.

Can I do a full HYROX® programme with just dumbbells? Yes. Dumbbells can replicate squats, lunges, presses, rows, carries, and thrusters. Add running and bodyweight work and you have a complete HYROX® training programme.
