The machine row is a chest-supported horizontal pulling exercise targeting the mid-back and lats. It builds the pulling endurance and postural strength needed for HYROX Sled Pull and SkiErg stations without lower back fatigue.

Definition

The machine row is a horizontal pulling exercise performed on a seated row machine with chest support, targeting the mid-back and lats. The chest pad eliminates lower back loading, allowing high-volume back training that builds the pulling endurance and postural strength HYROX® athletes need for sled pulls, SkiErg, and maintaining running posture.


Technique & Form

  1. Setup: Sit with your chest firmly against the pad. Adjust the seat so the handles are at mid-chest height. Grip the handles with a neutral or pronated grip.
  2. Pull: Retract your shoulder blades, then drive your elbows back, pulling the handles toward your lower ribs. Squeeze your mid-back at the end position.
  3. Peak contraction: Hold the pulled position for 1-2 seconds. Focus on squeezing your rhomboids and lower traps.
  4. Return: Extend your arms with a 2-3 second eccentric, allowing your shoulder blades to protract slightly at full extension. Do not let the weight stack crash.

  • Primary movers: Latissimus dorsi, rhomboids, mid and lower trapezius
  • Secondary muscles: Biceps, rear deltoids, teres major
  • Stabilizers: Core (isometric), forearms (grip)

Common Mistakes

  1. Not retracting the scapulae: Pulling only with the arms bypasses the back muscles. Fix: initiate every rep by squeezing your shoulder blades together before bending your elbows.
  2. Lifting the chest off the pad: Using body momentum to move the weight. Fix: keep your chest pressed into the pad throughout. If you must lift off, the weight is too heavy.
  3. Using too narrow a range of motion: Partial reps miss the stretched position where the lats are most activated. Fix: fully extend on each rep and pull to the end range.

Program machine rows 2-3 times per week: 3x10-12 at 70% 1RM for endurance, or 4x8 at 80% 1RM for strength.

FAQ

What grip should I use on the machine row for HYROX® training?

A neutral (palms facing each other) grip targets the lats and biceps evenly and is the most comfortable for high-rep sets. A pronated (overhand) grip shifts emphasis to the rear deltoids and rhomboids. Use neutral for general back development and alternate with pronated for postural muscle emphasis.

How do machine rows compare to barbell rows for HYROX®?

Machine rows isolate the back without lower back fatigue, allowing more total volume. Barbell rows develop hip hinge stability and full-body coordination. Use machine rows for volume and endurance; use barbell rows for strength and functional pulling power. Both contribute to HYROX® sled pull performance.
