A trap bar (hex bar) is a hexagonal barbell allowing athletes to stand inside and grip handles at their sides. It provides a joint-friendly way to build the pulling and carrying strength HYROX demands with reduced lumbar stress.

Definition

A trap bar (hex bar) is a hexagonal-shaped barbell that allows the athlete to stand inside the frame and grip handles at their sides. This neutral-grip, centre-loaded design reduces stress on the lumbar spine compared to a conventional barbell deadlift, making it an excellent tool for building lower body and posterior chain strength with a lower injury risk. For HYROX® athletes, the trap bar provides a joint-friendly way to develop the pulling and carrying strength needed for sled, lunge, and running performance.

How It Is Used in HYROX®

The trap bar is not used in HYROX® competition. Training applications include:

  • Trap bar deadlifts - build posterior chain and quad strength for Sled Push leg drive and running power with less lumbar stress than conventional deadlifts.
  • Trap bar farmer carries - load to race-weight equivalent (48 kg total for men) for HYROX® Farmers Carry simulation with a neutral grip.
  • Trap bar jumps - loaded jumps (50-70 % 1RM) develop explosive power for Burpee Broad Jumps and running push-off.
  • Shrugs - develop trap and grip strength for carry endurance.
  • Split squats - rear-foot-elevated split squats holding the trap bar build single-leg strength for lunges and running.

Home Gym Alternatives

  • Barbell deadlifts - conventional or sumo deadlift. Higher technique demand and lumbar stress.
  • Dumbbell deadlifts - lighter loading but similar neutral-grip position.
  • Kettlebell deadlifts - single or double kettlebell for lighter deadlift variations.
  • Landmine deadlifts - barbell in a landmine attachment provides a similar hip-hinge pattern.

HYROX® Context

The trap bar is increasingly popular among HYROX® coaches because it builds the same strength as barbell deadlifts with a more forgiving movement pattern. Many athletes struggle with conventional deadlift form under the accumulated fatigue of a HYROX® training week (running 30-50 km plus station work). The trap bar allows heavy lower body loading with reduced injury risk - especially valuable during high-volume training blocks. If you can only own one piece of bar equipment, a trap bar may be more practical than a straight barbell for HYROX®-focused training.

FAQ

Is a trap bar deadlift easier than a barbell deadlift? The trap bar allows a more upright torso position, reducing lumbar stress. Most athletes can lift 5-15 % more with a trap bar due to the mechanical advantage. This makes it "easier" on the body while still providing excellent strength stimulus.

Can I do farmer carries with a trap bar? Yes. Load the trap bar to your target weight and walk. This provides a neutral-grip carry that closely mimics the mechanics of kettlebell farmer carries.

Trap bar or barbell - which is better for HYROX®? Both are excellent. The trap bar is more joint-friendly and better for carries and explosive jumps. The barbell is more versatile (squats, presses, rows). Ideally, use both in your programme.
